    Plan Half Ironman – Objectif Sub 5h30 (7 mois, avec salle)

    • Durée : 28 semaines

    • Volume : 10 à 13h d’entraînement par semaine

    • Structure type :

      • Natation : 2 séances (technique + allure spécifique Half)

      • Vélo / Home Trainer : 3 séances

        • 1 spécifique HT (seuil / VO2max, 60–75’)

        • 1 sortie longue route (3h30–4h)

        • 1 endurance douce (1h30–2h) ou HT récup active

      • Course à pied : 3 séances

        • 1 fractionné / seuil (ex : 8×1 km allure 10k–HM)

        • 1 spécifique Half (allure visée ~4’30–4’45/km selon niveau)

        • 1 sortie longue (1h30–1h45, souvent enchaînée après vélo)

      • Salle de sport : 1 séance/semaine

        • Force jambes (squats, presse, fentes, ischios)

        • Tronc / gainage (planches, lombaires, abdos)

        • Haut du corps (tirages, épaules, dos)

    • Clés de réussite :

      • Vélo = discipline clé pour un Sub 5h30, soigner le travail qualitatif  + volume

      • Course = viser la régularité à allure Half après le vélo (enchaînements fréquents).

      • Natation = technique + régularité, objectif sortir en <38–40’.

      • Salle = développement de la force utile (puissance vélo, stabilité en CAP, posture en natation).
