    Plan Half Ironman – Objectif Sub 6h (7 mois, avec vélo, HT et salle)

    • Durée : 28 semaines

    • Volume : 9 à 12h d’entraînement par semaine

    • Structure type :

      • Natation : 2 séances (endurance + allure spécifique Half)

      • Vélo / Home Trainer : 3 séances

        • 1 spécifique HT (seuil / VO2max, 60–75’)

        • 1 sortie longue route (3–4h, endurance)

        • 1 sortie endurance douce (1h30–2h) ou HT récup active

      • Course à pied : 2 séances

        • 1 spécifique Half (allure visée 4’50–5’10/km selon niveau)

        • 1 sortie longue (1h30–1h45 progressive)

      • Salle de sport : 1 séance

        • Force jambes (presse, squats, fentes, ischios)

        • Gainage / tronc (planches, lombaires)

        • Haut du corps (tirages, épaules)

    • Clés de réussite :

      • HT = travail qualitatif (puissance, intensité, gain de temps).

      • Route = endurance → apprendre à tenir 90 km.

      • CAP = qualité + sortie longue, toujours tester après vélo.

      • Salle = puissance + prévention blessures, pilier pour rester solide.
