    Plan Marathon – Objectif : 3h30 à 3h45 (avec vélo)

    Ce programme est destiné aux coureurs visant un chrono de 3h30 à 3h45, qui souhaitent intégrer le vélo pour développer l’endurance tout en réduisant l’impact articulaire et musculaire.
    Sur 20 semaines, il combine 3 à 4 séances de course avec 1 à 2 séances de vélo par semaine.

    Les séances clés incluent :

    • Sorties longues à pied (jusqu’à 30-32 km) pour construire la résistance spécifique au marathon.

    • Sorties longues vélo (2h30 à 4h) en endurance pour augmenter le volume global sans surcharge.

    • Séances vélo de force (côtes, braquet lourd, 50-60 tr/min) pour renforcer les quadriceps et ischios.

    • Allure marathon à pied pour ancrer le rythme cible.

    • Fractionné court et moyen à pied pour entretenir la vitesse.

    • Enchaînements vélo-course pour habituer à courir sur jambes fatiguées.

    Objectif final : arriver le jour J avec un cardio puissant, une endurance musculaire renforcée et un volume d’entraînement élevé, tout en minimisant les risques de blessure.
