    Plan marathon 5 mois avec salle de sport

    Ce plan s’adresse à des coureurs qui veulent préparer un marathon avec un travail complet : course, renforcement musculaire et prévention des blessures.
    Il est construit sur 5 mois (20 semaines), à raison de 5 à 6 séances par semaine.

    • Course à pied : 3 à 4 séances hebdomadaires, incluant sorties longues progressives, séances d’allure marathon, fractionné court et moyen.

    • Renforcement en salle : 2 séances par semaine, axées sur le gainage, le bas du corps (squat, presse, fentes) et le haut du corps (tractions, développé couché, rowing) pour renforcer la posture et limiter la fatigue musculaire en fin de course.

    • Sorties longues : évolutives de 1h30 à 3h, intégrant parfois des portions à allure marathon.

    • Allure spécifique : travail régulier à l’allure visée pour habituer le corps au rythme de course.

    • Récupération : une à deux journées par semaine actives (vélo doux, natation, mobilité) ou repos complet selon la charge.

    • Objectif : arriver le jour du marathon avec une endurance solide, une foulée efficace et un corps renforcé pour encaisser la distance.
